Light is the strongest signal

You turned on the amber filter. You bought the glasses. You put the phone down at ten and read on a device with the brightness at its lowest setting, and it made no detectable difference, which was irritating because everyone had been very confident about it.

The screen advice is not wrong so much as small. It is aimed at the weakest version of the strongest lever you have.

Light is how your body knows what time it is

Your body runs a clock. It is not metaphorical — it is an actual internal cycle that runs slightly off twenty-four hours and gets corrected every day by outside information.

Light is the correction. Not the only input, but by a wide margin the dominant one. Light arriving at your eyes is the signal that says it is daytime now, and the absence of it is the signal that says the opposite. Everything else — meals, activity, social schedule — nudges by comparison.

Two properties of that signal explain almost all of the practical advice, and both are routinely left out.

Timing determines the direction of the effect. The same light does opposite things depending on when it lands. Early in your day it pulls the clock earlier — you get sleepy earlier and wake earlier. Late in the evening it pushes the clock later. It is not that light is bad at night and good in the morning; it is one lever with a sign that flips.

Intensity matters enormously, and indoor light is dim. This is the part that reframes everything. A well-lit room feels bright because your visual system adapts, so brightness as you experience it is almost useless as a guide. Outdoors on an ordinary overcast day, the light reaching your eyes is dramatically stronger than in any normally lit interior — not somewhat stronger, not fifty per cent stronger, but a different order of magnitude. Direct sun is stronger again.

Put those two together and the ranking falls out immediately.

Why the morning does more than the evening

If intensity is what determines how strong the signal is, then the strongest available lever is the one where the intensity difference is largest. That is going outside in the morning.

Ten or fifteen minutes outdoors shortly after you get up delivers a signal that no indoor arrangement can match, at the time of day when the effect is to pull your clock earlier — which is what you want if you struggle to fall asleep at a reasonable time. On a grey morning it still works, because grey outdoors still enormously exceeds a lit room. Through a window it is much weaker; glass and the geometry of a window cut it substantially.

By comparison, an evening screen is a dim source, viewed for a while, in a room that is itself lit. It is a real input and it is a small one. Turning it amber addresses part of a small input.

This does not mean evening light doesn’t count. It means the evening intervention that actually matters is the room, not the screen: how much light is on in total, and how bright. Dimming the overhead lights, using a lamp instead of the ceiling, letting the rooms you are in get genuinely dim in the last hour — that is a larger change than anything you can do to a phone, and nobody sells anything for it, which may explain the relative amount of advice.

                      body thinks it is. It does not keep you
                      asleep, and it cannot anchor a schedule
                      that keeps moving.

Darkness while you sleep, and the streetlight problem

The bedroom half is simpler: less light is better, and the light that matters most is the light arriving in the hours before you intend to wake, because that is when a signal has the most leverage on when you wake up.

The advice here is usually “blackout curtains”, which is a purchase. The free versions do most of the job. Rearranging the bed so your face is not aimed at the window. Closing a door that lets hallway light in. Turning off or covering the small bright things — a charging indicator, a router, a standby LED, a clock display bright enough to read the room by. A sleep mask if the room is genuinely unfixable, which is the cheapest solution to the hardest version of the problem.

The streetlight outside the window is the honest hard case, and worth being straightforward about: if you cannot block it, you cannot block it. A mask is the answer, and there isn’t a cleverer one.

The awkward case: winter, night shifts, and no morning to speak of

Somewhere with a genuinely dark winter breaks the morning-light advice, because there is no morning light to get. The mechanism does not stop applying — it stops being available. What remains is getting outside at whatever point in the day light does exist, and keeping the evening dim, and accepting that the strongest lever is partially out of stock for a few months.

Shift work inverts the problem. Someone sleeping in the daytime needs the signals reversed: dark on the way home and while asleep, light when they get up. Sunglasses on a bright commute home stop being an affectation and become the intervention. This is genuinely harder than the standard case, and anyone telling you an eyemask makes it fine is overselling.

What this changes and what it doesn’t

Light determines when your body expects to sleep. Used well — outdoors early, dim late, dark overnight — it moves that expectation towards the schedule you want, and it does so more reliably than any other free intervention. It is the biggest lever on this site.

It is also strictly a timing lever. It does nothing about whether you stay asleep once you are, it does not resolve whatever you are lying there thinking about, and it will not overcome a room that is too warm — that is a separate mechanism entirely.

And the effect varies substantially between people. Some are pushed around by light dramatically; others seem barely to notice. If you have run a genuinely dark bedroom and genuinely bright mornings for a month and nothing has moved, the honest conclusion is that this lever is smaller for you than the average — not that you did it wrong.
